Feeding the Rhythm: Meal Timing and the Shift-Working Athlete

    More and more gyms today offer 24-hour access, catering to members with non-traditional work schedules. For individuals passionate about maintaining rigorous training, pairing irregular schedules with the demands of workouts and performance often feels like a constant struggle. In this article, we explore the challenges shift-working athletes face, including the timing of nutrient intake, workouts, and sleep architecture, while honoring hormone releases and energy systems that align with the body’s circadian rhythms. 

    Understanding the Body’s Circadian Regulation

    The human body’s “circadian pacemaker” resides in a portion of the brain’s hypothalamus called the suprachiasmatic nucleus, or SCN. With 50,000 neurons, the SCN acts as a primary control center, generating 24-hour rhythms that regulate the physiological and metabolic processes the body undergoes over a full day. Recalibrating this system each day helps the body stay biologically timed to Earth’s 24-hour rotation.

    In addition to circadian rhythms, the amount and quality of sleep an athlete gets each night also affect competitive performance and post-exercise recovery. Since the body’s internal clock may regulate athletic output vis-à-vis cardiac function, muscle strength, and glucose regulation, proper rest will provide the best chances of athletic success.

    Complications of the Night Shift

    Before we can address nutrition and performance optimization for clients with odd work hours, we must consider the additional challenges they face. Shift workers tend to suffer from the following:

    • Higher risk of sleep loss, obesity, cardiovascular disease and diabetes
    • Digestive issues (nausea, heartburn, constipation and diarrhea) 
    • Bouts of depression, stress, and relationship issues
    • Higher risk of drug/alcohol addictions
    • Fatigue, lower concentration and reduced productivity

    Once we help clients process these issues, we can determine the best training parameters to help them meet their fitness goals.

    Fitness Training and Biological Fluctuations

    Exercise physiologists who work with athletes on non-traditional schedules understand the intricacies of the dance between circadian regulation and exercise performance. Trainers and coaches who work with this population strive to emphasize the importance of aligning training strategies with the body’s natural physiological fluctuations. Three key mechanisms lie at the core of this challenge: temperature, hormonal fluctuations, and diurnal chronotype, defined as an individual’s enhanced physical/cognitive performance at specific times of day. 

    To best serve shift workers, coaches and trainers must adapt an athlete’s training sessions/competitions to encompass all of these features. Core body temperature variations impact exercise performance. Patterns of hormone release — including insulin, cortisol, and testosterone — will, in turn, influence energy metabolism and muscle growth. Diurnal chronotypes also significantly affect performance. Given these factors, integrating circadian mechanisms into personal training can offer strategic advantages for the individual athlete if trainers know how to design effective, personalized regimens.

    Optimizing exercise performance requires adapting training to time-of-day-dependent fluctuations in physiological regulation. These daily circadian rhythm fluctuations, driven to a large extent by internal changes that occur over a 24-hour period, affect functions of the neuromuscular system:

    • Muscular strength
    • Force production
    • Activation
    • Steadiness

    While circadian-dependent mechanisms have considerable effects on various markers of physical performance, coaches and athletes focus on their effects on muscular strength.

    Appetite, Energy and Circadian Misalignment

    Shift work tends to throw a wrench into the body’s natural rhythm. Disrupted sleep, meal consumption/nutritional planning, and decreased performance can figure prominently, in addition to long -term health issues such as dementia, depression, and heart disease. 

    Energy metabolism and appetite-regulating hormones also follow circadian rhythms which, when disrupted, could lead to adverse metabolic consequences. This rhythm prepares the body for specific biological responses at different times of day to maintain energy-balance homeostasis. As an example, the body’s respiratory quotient, an index of macronutrient utilization, reaches its highest point in the biological morning, indicative of greater carbohydrate oxidation, and plummets during the biological evening, when the body experiences greater lipid oxidation. Mismatched behaviors relative to these endogenous processes can lead to adverse health effects. From an athlete’s point of view, this can also significantly interfere with workout schedules and optimal competition performance.

    Sleep Architecture and Meal Planning for the Shift-Working Athlete

    Athletes whose work schedules run counter to the regular 9-to-5 pattern require a personal trainer or coach who understands the importance of rest days/sleep quality, especially when dealing with draining overnight shifts. For example, if an athlete must work a late or overnight shift for a week or two, the coach might suggest swapping out an evening tempo run with a morning session. Similarly, in the weeks before an event or competition, poor-quality restorative sleep can easily sabotage performance.

    Some professions, such as nursing, entail 12-hour shifts, which make exercise and nutrition even more challenging. A 12-hour night-shift meal plan accounts for the added burden night-shift workers face, such as disrupted sleep patterns and limited access to healthy food options during late hours. Experts propose that such athletes strive for food sources that will provide sustained energy and prevent the digestive complications that often accompany eating at odd circadian-based time frames.

    Shift workers may wish to keep the following tips in mind when packing their cooler bags for the workday:

    • Meals and snacks should balance complex carbohydrates with proteins to maintain energy.
    • Lighter meals help to avoid digestive issues. Lighter foods eaten towards the end of a shift will make it easier to sleep.
    • To ensure sufficient fluid intake, place an emphasis on water and other decaffeinated beverage choices.
    • In addition to pre-packing healthy meals, keep nutritious easy-to-grab snacks on hand in case work interrupts newly-set meal times.
    • Eat the main meal of the day right before the shift begins.
    • Refrain from choosing foods containing high amounts of fat and sugar late at night.

    Sample Night-Shift Meals

    Meal planning must, of necessity, get somewhat creative in order to work with both the circadian rhythm and the clock on the wall. Here, we offer a sample option of how night-shift workers might consider breaking down a day’s worth of calories:

    • The meal directly preceding the start of the shift, for example at 9:00 PM, should contain 25-30% of the day’s total calories.
    • The meal consumed in the middle of the workday, perhaps at 2:00 AM, should aim to make up 30-35% of the day’s total calories.
    • The meal consumed upon returning home at the end of the shift, probably around 7:00 AM, contains 25-30% of the day’s caloric requirement.
    • An optional meal consumed prior to bedtime might contain 10-15% of the day’s calories.

    Depending on the athlete’s preferred time of day to hit the gym, these percentages and the macronutrient breakdown will vary slightly from person to person.

    An international study, the results of which appeared in the Proceedings of the National Academy of Sciences in July of 2018, sought to determine whether disruptions in circadian rhythms experienced more of an influence from the body’s “pacemaker” in the brain or working the night shift. Their findings suggest that night-shift sleep patterns can disrupt certain metabolite rhythms as well as the clocks of the digestive system, without ever affecting the brain’s master clock.

    “No one knew that biological clocks in people’s digestive organs are so profoundly and quickly changed by shift work schedules, even though the brain’s master clock barely adapts to such schedules,” says Professor Van Dongen, lead scientist on this study. “As a result, some biological signals in shift workers’ bodies are saying it’s day while other signals are saying it’s night, which causes disruption of metabolism.”

    With this knowledge, personal trainers and coaches can better support training protocols and nutritional recommendations for shift-working clients. Knowing that the “cookie-cutter approach” will probably not work for these individuals, a little advance planning can set these athletes on the best path to optimal performance.
